Short answer
The best compound exercises for beginners in 2026 are the goblet squat, Romanian deadlift, dumbbell bench press, lat pulldown, seated cable row, leg press, and dumbbell shoulder press. Together they train every major muscle with six or seven movements. Start with 2 to 3 sets of 8 to 12 reps, 2 to 3 days a week, and add weight once you beat the top of your rep range.
Walk into a gym for the first time and there are hundreds of exercises to choose from. You do not need most of them. A handful of compound lifts, done well and progressed slowly, will build more strength and muscle in your first year than any complicated routine.
This guide ranks the compound exercises that give beginners the most for the least, explains why each one made the list, and shows how to put them together into a workout.
What are the best compound exercises for beginners in 2026?
The best compound exercises for beginners are the goblet squat, Romanian deadlift, dumbbell bench press, lat pulldown, seated cable row, leg press, and dumbbell shoulder press. They cover the main movement patterns (squat, hinge, push, and pull) and are easier to learn and load safely than their barbell versions.

What makes an exercise compound?
A compound exercise moves more than one joint at a time, so it trains several muscles in one movement. A squat bends your hips, knees, and ankles together; a biceps curl only bends the elbow, which makes it an isolation exercise.
That matters for beginners because time and energy are limited. One set of bench press trains your chest, shoulders, and triceps at once, and you can usually load it heavier than any single-joint exercise for the same muscles. The ACSM's 2009 position stand on resistance training recommends doing multiple-joint exercises before single-joint ones in a session.
Do beginners need isolation exercises too?
Beginners can build most of their early muscle with compound exercises alone; isolation work is optional at first. In a 2013 study by Gentil and colleagues, 29 untrained young men trained for 10 weeks with either lat pulldowns and bench press only, or the same two lifts plus biceps curls and triceps extensions. Elbow flexor thickness grew 6.5% in the compound-only group and 7.04% in the group that added arm work, with no significant difference between them.
A 2017 study by Paoli and colleagues compared multi-joint and single-joint programs with equal total work in 36 active men over 8 weeks. Both groups lost similar body fat and gained similar fat-free mass, but the multi-joint group improved more on bench press (10.9% vs 8.1%), squat (13.8% vs 8.3%), and VO2max (12.5% vs 5.1%).
So start with compounds. Add a few isolation exercises later for muscles you want to bring up, like arms or calves.
Why is each of these exercises on the list?
Each exercise made the list because it is easy to learn, safe to push close to failure, and simple to progress in small steps. Here is what each one does best.
1. Goblet squat
Holding a dumbbell at your chest keeps your torso upright and makes squat depth easier to find. It teaches the squat pattern with a light, self-limiting load. Move to the barbell back squat once you can do clean sets of 10 with a heavy dumbbell. When you are ready for the barbell, our guide to the best barbell exercises for building muscle shows how to program it.
2. Romanian deadlift
The Romanian deadlift teaches you to hinge at the hips with a neutral back, the pattern behind every deadlift variation. Starting from standing with dumbbells is easier to learn than pulling a barbell from the floor.
3. Dumbbell bench press
Dumbbells let each arm find its own path and you can drop them safely if a set goes wrong, so you can train without a spotter. It builds the chest, shoulders, and triceps.
4. Lat pulldown
Most beginners cannot do a set of pull-ups yet. The lat pulldown trains the same vertical pull with a load you can set to match your strength.
5. Seated cable row
A cable row trains the mid back and balances all the pressing you do. The machine supports your position, so you can focus on pulling your elbows back.
6. Leg press
The leg press lets you load your legs heavily without balancing a bar on your back. It is a good second leg exercise after squats, or a main one if squats bother your back or knees. For more options once you have the basics, see our ranking of the best leg exercises for building muscle.
7. Dumbbell shoulder press
Pressing overhead builds the shoulders and triceps. Seated dumbbells are easier to control than a standing barbell press.
How many sets and reps should beginners do?
Beginners should do 2 to 3 sets of 8 to 12 reps per exercise, 2 to 3 days a week. That matches the ACSM's 2009 position stand, which recommends loads of 8 to 12 rep maximum and 2 to 3 training days a week for novices.
You do not need to train to failure, and you do not need very heavy weights to grow. A 2017 meta-analysis by Schoenfeld and colleagues found muscle growth was similar across light and heavy loads when sets were taken to failure, though heavier loads built more 1RM strength. Finish most sets with one or two good reps left. Our best workout split for beginners guide shows how to spread these lifts across your week.
What does a beginner compound workout look like?
A beginner compound workout uses five or six of these exercises, one from each pattern, and takes about 45 to 60 minutes. Run two versions and alternate them:
| Workout A |
Sets × reps |
Workout B |
Sets × reps |
| Goblet squat |
3 × 8-12 |
Leg press |
3 × 10-12 |
| Dumbbell bench press |
3 × 8-12 |
Dumbbell shoulder press |
3 × 8-12 |
| Lat pulldown |
3 × 10-12 |
Seated cable row |
3 × 10-12 |
| Romanian deadlift |
2 × 8-12 |
Romanian deadlift |
2 × 8-12 |
Train Monday, Wednesday, and Friday, alternating A and B. Warm up with a couple of lighter sets of your first exercise before your working sets. If you are brand new, our first week at the gym guide explains how to pick your starting weights.
How do you progress compound lifts as a beginner?
Progress compound lifts with double progression: keep the same weight until you hit the top of your rep range on every set, then add the smallest jump available and work back up. The ACSM recommends a 2 to 10% load increase once you can do one or two reps over your target.
- Pick a rep range, for example 8 to 12.
- Add reps first. Same weight each session until all sets reach 12.
- Then add weight. Usually 5 lb (2 kg) per hand on dumbbells or 2.5 lb (1.25 kg) per side on a barbell.
- Drop back to 8 reps with the new weight and build up again.

How does Alexandros help beginners progress compound lifts?
Alexandros is an iPhone app that works like a personal lifting coach you talk to. You log a session by describing it in plain English, like "goblet squat 3x10 with the 40, last set hard," rate how each set felt, and it tells you the weight and reps for next time.
It uses double progression through a rep range set by your goal and the lift, and realistic jumps: 5 lb (2 kg) per hand on dumbbells, 2.5 lb (1.25 kg) plates per side on a barbell, and about one pin on machines and cables. Alexandros is in early access; its terms say certain features require a paid subscription through the App Store.
Frequently asked questions
What are the big 5 compound exercises?
The usual big five are the squat, deadlift, bench press, overhead press, and row. Beginners can start with easier versions of each, such as the goblet squat, Romanian deadlift, and dumbbell bench press.
Can you build muscle with only compound exercises?
Yes. In a 2013 study by Gentil and colleagues, untrained men who did only bench press and lat pulldowns grew their arms as much as men who also did curls and triceps extensions.
How many compound exercises should a beginner do per workout?
Four to six is enough for most beginners: one squat or leg press, one hinge, one push, and one pull, plus an extra push or pull if time allows.
Should beginners start with barbell or dumbbell compound lifts?
Dumbbells and machines are usually easier to learn and safer to train alone. Move to barbell versions once your form is consistent and you want to load heavier.
Are push-ups a compound exercise?
Yes. Push-ups move the shoulders and elbows together and train the chest, shoulders, and triceps. They are a good option at home or as a warm-up.
