Short answer

The best dumbbell exercises for building muscle in 2026 are the dumbbell bench press, one-arm row, Bulgarian split squat, Romanian deadlift, goblet squat, and seated shoulder press, plus lateral raises, overhead triceps extensions, and incline curls for smaller muscles. Do about 10 to 20 hard sets per muscle each week, mostly for 6 to 15 reps, and stop 0 to 3 reps short of failure.

Dumbbells are the most versatile tool in any gym. With one pair you can train every major muscle, each side works on its own, and the same exercises work at home or in a commercial gym.

This guide ranks the dumbbell exercises that do the most for muscle growth, explains what research says about each one, and shows how to fit them into a week.

What are the best dumbbell exercises for building muscle in 2026?

The best dumbbell exercises for building muscle are the bench press, one-arm row, Bulgarian split squat, Romanian deadlift, goblet squat, and seated shoulder press. These six cover chest, back, legs, glutes, and shoulders. Lateral raises, overhead triceps extensions, and incline curls fill in the smaller muscles.

Rank Exercise Main muscles Typical reps
1 Dumbbell bench press (flat or incline) Chest, front delts, triceps 6-12
2 One-arm dumbbell row Lats, upper back, biceps 8-12 per arm
3 Bulgarian split squat Quads, glutes, adductors 8-15 per leg
4 Dumbbell Romanian deadlift Hamstrings, glutes 8-12
5 Goblet squat Quads, glutes 10-20
6 Seated dumbbell shoulder press Front and side delts, triceps 8-12
7 Dumbbell lateral raise Side delts 12-20
8 Overhead dumbbell triceps extension Triceps, especially the long head 10-15
9 Incline dumbbell curl Biceps 10-15

How did we rank these dumbbell exercises?

We ranked exercises by how much muscle they train, how well they can be loaded and progressed with dumbbells, and what training studies show. Training studies that measured muscle growth counted most. Studies that only measured muscle activity (EMG) counted less, because a 2018 review by Vigotsky and colleagues showed that EMG amplitude alone is a poor predictor of how much a muscle will grow.

Compound exercises ranked above isolation exercises because they train several muscles at once and allow heavier loads. Exercises that are awkward to load with dumbbells, like a dumbbell hip thrust, did not make the list.

Why is the dumbbell bench press ranked first?

The dumbbell bench press ranks first because it trains the chest, front delts, and triceps through a long range of motion, and the chest works about as hard as it does in a barbell press. In a 2011 study by Saeterbakken and colleagues, 12 trained men did one-rep max tests on Smith machine, barbell, and dumbbell chest presses. Chest and front delt activity did not differ between them, even though the dumbbell one-rep max was about 17% lower than the barbell.

Dumbbells also let each arm move freely and are easier to set down safely when you train alone. Do it flat or on a bench set to about 30 degrees to shift work toward the upper chest. Our best chest exercises guide covers bench angles in detail.

Is the one-arm dumbbell row good for back growth?

Yes. The one-arm row is the best dumbbell back exercise because it lets you load the lats and upper back heavily while your free hand and knee on a bench take stress off your lower back. Each side works on its own, so a weaker side cannot hide.

Pull the dumbbell toward your hip for more lat work, or toward your lower ribs with the elbow flared a little for more upper back. Use a full stretch at the bottom of each rep. If you have a bench but heavy dumbbells feel awkward, a chest-supported row on an incline bench is a good swap.

Which dumbbell exercises build the biggest legs?

The Bulgarian split squat, Romanian deadlift, and goblet squat build the most leg muscle with dumbbells. Together they cover the quads, glutes, adductors, and hamstrings.

  • Bulgarian split squat. Your back foot rests on a bench, so the front leg handles most of the load. It makes moderate dumbbells feel heavy, which matters once your legs outgrow what you can hold for a goblet squat.
  • Romanian deadlift. Hinge at the hips with a slight knee bend and lower the dumbbells along your legs until you feel a strong hamstring stretch. It is the main dumbbell exercise for the hamstrings.
  • Goblet squat. Holding one dumbbell at your chest keeps your torso upright and makes deep squats easier to learn.

Depth matters. In a 2019 study by Kubo and colleagues, 17 men did 10 weeks of full squats or half squats. Both grew the front thighs similarly, but full squats grew the glutes (6.7% vs 2.2%) and adductors (6.2% vs 2.7%) more. Neither squat grew the hamstrings, which is why the Romanian deadlift belongs on this list.

Are dumbbell shoulder presses better than barbell presses?

They are not clearly better for growth, but they work the delts at least as hard with less weight. In a 2013 study by Saeterbakken and Fimland, 15 men did seated and standing presses with a barbell and with dumbbells. Standing dumbbell presses showed the highest deltoid activity of the four, even though their one-rep max was about 7% lower than the standing barbell press and about 10% lower than the seated dumbbell press.

We rank the seated version here because the back support makes it easier to push hard sets close to failure and progress the weight. Standing presses are a good alternative if you want more core and balance demand. If you train with a barbell too, our ranking of the best barbell exercises for building muscle covers the barbell versions.

Are lateral raises with dumbbells as good as cables?

Yes. In a 2025 study by Larsen and colleagues, 24 trained men and women did lateral raises with a dumbbell on one arm and a cable on the other, 5 sets to failure, twice a week for 8 weeks. Side delt thickness grew by about 3.3 to 4.6%, and the results were similar for both arms.

Lateral raises matter because presses mostly train the front delts. Use light dumbbells, 12 to 20 reps, and control the lowering. Our shoulder exercise guide explains how to split work between the front, side, and rear delts.

Why do overhead triceps extensions grow the triceps more?

Overhead extensions stretch the long head of the triceps further, and training in that position produced more growth in a 12-week study. In a 2023 study by Maeo and colleagues, 21 adults trained one arm with overhead extensions and the other with extensions at their side. The overhead arm grew the long head by 28.5% versus 19.6% and the whole triceps by 19.9% versus 13.9%, even though it lifted lighter loads.

That study used a cable, but a seated or standing dumbbell extension holding one dumbbell with both hands puts the arm in the same overhead position. For the biceps, an incline dumbbell curl with the arms hanging behind the body is a good counterpart, though it has less direct research behind it. If your gym has a cable station, our guide to the best cable exercises for building muscle covers the cable versions.

How many sets and reps should you do with dumbbells?

Do about 10 to 20 hard sets per muscle each week, mostly for 6 to 15 reps, ending each set 0 to 3 reps short of failure. A 2017 meta-analysis by Schoenfeld, Ogborn, and Krieger found a graded dose-response: each extra weekly set was associated with about 0.37% more muscle growth.

Dumbbell exercises work well with wide rep ranges because dumbbells usually go up in 5 lb (2 to 2.5 kg) steps. That step is small on a heavy row but large on a lateral raise. Use 6 to 12 reps on presses and rows, 8 to 15 on split squats, and 12 to 20 on raises and arm work, and add reps before you add weight.

Here is a simple 4-day upper and lower week using only dumbbells and a bench:

Day Exercises
Upper A Flat dumbbell bench press 3 × 6-10, one-arm row 3 × 8-12, seated shoulder press 2 × 8-12, lateral raise 3 × 12-20, overhead triceps extension 2 × 10-15
Lower A Goblet squat 3 × 10-15, Romanian deadlift 3 × 8-12, Bulgarian split squat 2 × 10-15 per leg
Upper B Incline dumbbell press 3 × 8-12, chest-supported row 3 × 10-12, lateral raise 3 × 12-20, incline curl 3 × 10-15
Lower B Bulgarian split squat 3 × 8-12 per leg, Romanian deadlift 3 × 10-12, goblet squat 2 × 15-20

How do you keep progressing with dumbbells?

Use double progression: add reps inside a rep range until you reach the top with a rep or two to spare, then move up one dumbbell step and start again at the bottom of the range. Because each step is a fixed 5 lb per hand, a wide range gives you room to adapt to the new weight.

Alexandros is an iPhone app built around that rule. You log a session in plain English, like "db row 3x10 with the 60s, last set hard," rate how each set felt, and it tells you the weight and reps for next time, using realistic jumps of 5 lb (2 kg) per hand on dumbbells. Ask how your rows are going and it answers with charts of your top weight, estimated one-rep max, and volume from your own log. Alexandros is in early access, and its terms say certain features require a paid subscription through the App Store.

Frequently asked questions

Can you build muscle with only dumbbells?

Yes. Dumbbells can train every major muscle, and growth depends on hard sets and progression more than on the tool. Legs are the hardest part, which is why single-leg exercises like the Bulgarian split squat matter.

What is the single best dumbbell exercise?

The dumbbell bench press, for most people. It trains the chest, front delts, and triceps together, and chest activity in a 2011 study matched the barbell bench press despite the lighter load.

Are dumbbells better than a barbell for muscle growth?

Neither is clearly better for growth. Dumbbells allow a freer range of motion and train each side on its own, while a barbell lets you lift more total weight and add smaller increments.

How heavy should your dumbbells be to build muscle?

Heavy enough that you finish each set 0 to 3 reps short of failure within your rep range. For most exercises that means a weight you can lift for about 6 to 15 reps with good form.

How many dumbbell exercises should you do per workout?

Four to six is enough for most people. Pick one or two compound exercises for each major muscle you are training that day, then add one or two isolation exercises if you have time.
